What to Wear Running in Hot Weather: Staying Cool on Long Miles
Choose lightweight running clothing and sun protection for hot weather, and recognize when heat conditions call for changing the workout.
Heat is the single greatest weather hazard to runners. Cold can be solved with layers; heat cannot be solved by removing them. As heat index and radiant exposure rise, cooling becomes harder and pace, duration, hydration access, acclimatization, and personal risk matter more.
The good news: dressed correctly and paced correctly, summer running is fully sustainable. Dressed wrong, it sends thousands of runners to the ER every year.
UNDERSTANDING HOW YOU COOL
When you run, your muscles produce heat. Your body offloads that heat in two ways: through sweat evaporating off your skin (the major mechanism) and through air moving past your body (minor).
Anything that slows sweat evaporation — heavy fabric, tight clothing, high humidity, or added radiant heat — increases heat strain. Heat exhaustion is identified by symptoms, not one core-temperature cutoff. Confusion, collapse, fainting, or altered behavior can signal heat stroke and require emergency action.
The right outfit and the right pace keep evaporation flowing.
FABRIC PRIORITIES
Light, breathable, moisture-wicking. Technical synthetics designed for running are excellent — engineered to wick aggressively and dry in minutes. Lightweight merino (140 gsm) is also excellent and resists the smell that pure synthetics develop.
Mesh panels under arms, on the back, on the chest. Promote airflow over the parts of your body that sweat hardest.
Loose cuts over tight ones above 85°F. Tight clothing traps air against your skin and slows evaporation. Loose technical shirts breathe better.
What to avoid: cotton (holds sweat), tight synthetic compression shirts in heat (traps heat), dark colors in direct sun (absorb solar radiation), anything described as warm or insulated.
COLOR STRATEGY
Light colors. White, light gray, pale blue, neon yellow. These reflect solar radiation. In direct sun, darker fabrics can absorb more radiant energy than lighter ones, although weave, treatment, airflow, and fit also affect heat transfer.
The exception is purely aesthetic or visibility-driven (some runners prefer neon for safety in dark hours, others wear black for style). Just know the trade-off.
TEMPERATURE-BY-TEMPERATURE
70°F to 80°F. T-shirt or singlet, shorts. Most runners are comfortable in their normal kit. Hat or visor optional. Sunglasses.
80°F to 90°F. Light singlet, short shorts, hat or visor, sunglasses. Mesh-panel shirts breathe better than solid jerseys. Water access when duration, heat, exertion, acclimatization, or distance from a reliable source makes it necessary.
90°F to 100°F. Light, low-chafe clothing, hat or visor, sunglasses, and a practical water-carrying plan based on duration, route access, and conditions. Shift to dawn or dusk. Reduce pace.
Above 100°F. Avoid outdoor running if possible. Treadmill, dawn-only, or pool runs. If outdoors, light gear, very short distance, frequent shade, electrolytes, and a clear plan for warning signs.
HYDRATION
The single most important factor in hot-weather running. By the time you feel thirsty, you have already lost about 1% of body weight in water — performance has dropped, recovery has slowed.
Before. Begin adequately hydrated, accounting for heat, duration, health guidance, and access to fluids.
During. Plan fluids according to heat, duration, sweat rate, route access, and current medical or event guidance. Longer or unusually sweaty sessions may require electrolytes, but no fixed schedule fits every runner.
After. 16-24 oz for every pound lost during the run. Weigh yourself before and after if you train seriously.
Electrolytes. Needs vary with sweat rate, duration, diet, heat, and medical context. Do not diagnose cramping as sodium loss from symptoms alone; reduce exertion and follow qualified guidance when symptoms persist or become severe.
SUN PROTECTION
Hat or visor. A visor lets heat escape from your scalp while shading your face. A hat traps a little heat but protects more skin.
Sunglasses. UV protection, glare reduction, and the bonus of looking like you know what you are doing.
Sunscreen. SPF 30+ on every exposed inch. Sweat-resistant formulations. Reapply sunscreen according to the product label and after swimming, toweling, or heavy sweating.
UPF arm sleeves. A surprisingly effective tactic for sustained sun. The sleeves are light, ventilated, UPF 30-50 rated, and they actually cool your arms by holding sweat against the skin longer.
TIMING
Dawn is often cooler and less sunny, but the best window depends on local heat, humidity, air quality, storms, visibility, and personal safety. Air is cooler, UV is lower, traffic is lighter. Most experienced summer runners shift their training schedule from afternoons to 6 a.m.
Dusk reduces solar exposure, but built surfaces can retain heat after sunset; compare the hourly apparent temperature, dew point, air quality, and storm risk.
Midday (11 a.m. to 4 p.m.) is the worst time. UV peaks, air temperature peaks, humidity is often at its highest. Run indoors during this window if you can.
FOOTWEAR
Lighter mesh-paneled trainers breathe far better than denser shoes. If you train hard in summer, a dedicated lightweight pair is worth the investment.
Socks that wick — wool or technical synthetic — outperform cotton even in shoes. Blisters form faster in damp socks.
WARNING SIGNS
Know them. Stop running immediately at any of these:
Goosebumps in heat (paradoxical).
Sudden cessation of sweating despite obvious effort.
Dizziness or lightheadedness.
Nausea.
Headache.
Confusion (a partner can recognize this even when you cannot).
Rapid heart rate that does not drop when you slow down.
Stop exertion and move to shade or cooling. Confusion, collapse, fainting, seizures, or altered behavior can indicate heat stroke: call emergency services and begin rapid cooling; do not force fluids on someone with altered mental status.
PACING
Reduce pace or duration as heat strain rises and train by effort rather than a fixed clock adjustment.
Take walk breaks. Even elite runners walk through aid stations in summer marathons.
Shorten runs when conditions, acclimatization, health, or official heat guidance make the planned load unsafe; no universal mileage conversion applies.
A HOT-WEATHER RUNNING UNIFORM
Light technical singlet, short shorts, hat or visor, sunglasses, hydration vest or belt, sunscreen, electrolyte tabs. Run at dawn. Reduce pace. Know the warning signs.
Summer running requires a conservative plan for timing, pace, duration, cooling, and fluids. Clothing can reduce friction and sun exposure, but it cannot make hazardous heat safe.
